Why Walking Beats High Intensity Workouts for Long Term Fitness Success

The best workout is rarely the hardest one. It is the one people can repeat for months, years, and life changes. That is why walking keeps winning.


High-intensity interval training, often called HIIT, can improve fitness quickly when people stick with it. Yet long-term exercise success depends on more than calorie burn or heart rate spikes. It depends on time, comfort, recovery, confidence, access, and enjoyment. Walking fits those realities better than almost any other form of exercise.


Research continues to show that walking is not a “lesser” workout. It is a practical, low-impact, mentally restorative way to build health. For many people, that makes it more sustainable than intense training plans that look impressive but fade after a few weeks.

Walking has the strongest adherence advantage in fitness


Adherence to a fitness program is where the rubber meets the road. A workout that is effective in a clinical setting can quickly become a hated and unsustainable chore if it is inaccessible, inconvenient, or too demanding to recovery from.


A widely cited review by Dishman (1988) even reports that only half of those who begin a structured program are likely to dropout within six months of beginning. This is a large reason why sticking to a low-friction movement practice is so critical to long term results: high motivation is fickle.


Walking has the advantage of being easy to begin and adhere to, without sacrificing potential benefits.


A review of walking interventions found that walking programs were associated with high rates of adherence and improvements in cardiovascular health markers, body composition, and mood (Hanson & Jones, 2015). Another review of pedometer based walking interventions found that on average, participants were able to increase daily step counts by around 2,000 steps per day, or about a mile (Bravata et al, 2007).


HIIT programs, when delivered in a supervised setting, can also boast impressive adherence rates.


For example, a review on HIIT and overweight/obesity found that across studies, adherence rates to HIIT protocols ranged from 75-95%, with dropouts ranging from around 18% (Reljic et al., 2019). But this is where the comparison ends. The reality is that most adherence research on HIIT is conducted in a clinical, supervised, and motivated population, who have signed up to be active and are likely to show up for a challenging workout.


The practical application of these findings is much more limited.


The reality is that while HIIT can be sustainable for some, it has a much harder time being consistently adhered to in real life. The simplest reason is that HIIT is much harder, and requires a higher baseline of fitness, recovery capacity, motivation, and available resources to perform than something like walking.


HIIT also has a much higher opportunity cost: it is much harder to squeeze into a busy schedule, and when it is missed, it is much harder to make up.


Walking, on the other hand, is an activity that can be done solo or with others, outdoors or indoors, in short intervals or as part of a larger fitness routine or as a means of transportation.


It is much more forgiving on the body, and less demanding in terms of time, equipment, and coaching needs. A fifteen minute walk after work can be done no matter what, whereas a high intensity circuit can be cancelled due to a busy work day, injury, stress, or poor sleep.


A workout that is easy to miss is one that is much harder to sustain.

Walking delivers real physical health benefits

Walking is definitely simple, but it is also complicated. This exercise provokes a mild increase in heart rate, engages large muscle groups, improves blood circulation, and helps the metabolism.


There are studies that prove the connection between walking and reduced risk of cardiovascular diseases, normotensive function, balanced blood sugar level, and healthy body weight. It is a type of sport suitable for almost everyone. The US Department of Health and Social Services recommends 150-300 minutes of moderate-intensity aerobic activity per week, and brisk walking fits this description (US Department of Health and Human Services).


In addition to a list of health benefits, such a type of exercise as walking is also convenient and puts less strain on the joints, which is a decisive argument for those who suffer from overload during high-intensity workouts.


Moreover, a walking session can be adjusted depending on personal preferences and fitness level.


For example, beginners can start with 10 minutes of walking at a comfortable pace, people with an average level of fitness can aim for 30 minutes of walking per day, and advanced fitness enthusiasts can add stairs, hills, or a bag with sand to the workout.


Walking is also a great way to take a break from studying or work and improve your mood.


While high-intensity interval training is associated with improved functional performance, brisk walking is connected with psychological benefits.


Walking is often considered a low-risk physical activity that can be prescribed to almost anyone. Moreover, this type of exercise can be done outdoors, which means fresh air and an opportunity to get away for a moment from everyday problems. The study shows that walks in nature help the brain to rest and reduce repetitive negative thoughts (Bratman et al., 2015).


While HIIT can be too demanding and may require special equipment, walking is a dynamic-type exercise that can be modified based on individual preferences and current fitness level. In addition, the positive psychological effects of walking are explained by the fact that this activity gives a person a sense of achievement. During a walk, one can drive away stressful thoughts and concentrate on the rhythm of movements, which is especially important when a person has a lot of negative emotions. While high-intensity training often assumes performing exercises regardless of the current state, walking creates an opportunity to reflect on things that bother or upset a person. During a walk, a person can listen to music or a podcast, communicate with other people, and even pray, which is impossible during a HIIT.


Thus, although both types of training are beneficial for health, brisk walking is better in terms of psychological benefits and opportunity to make changes in everyday life. When choosing between these two types of exercises, one should consider personal preferences and current fitness level.

How to make walking part of daily life

The most effective walking routine is the one that gets tethered to your existing life. The key is to reduce decision-making friction.


Consider these suggestions:


  1. Walk after meals: A 10 minute stroll after breakfast, lunch, or dinner can aid digestion and help regulate blood sugar.

  2. Tie walking to phone calls: Use your conversations as a walking aid.

  3. Set default walks: Have a 10, 20, and 30 minute default walking route nearby.

  4. Leverage errands: If you're going to the grocery store anyway, use the occasion for some light walking. Same goes for checking the mail, visiting a nearby school, catching the bus, or grabbing a cup of coffee.

  5. Keep 'em visible:Place a pair of walking shoes where you'll see them.

  6. Think in terms of micro-adventures: Three 10-minute walking breaks equals 30 minutes of healthy exercise.

  7. Make it fun: The point of these walks should be to enjoy, so consider walking routes that are particularly nice, taking a friend along for the ride, or listening to an audiobook to help pass the time. Tracking steps can also be a great motivator if you're someone who enjoys having goals. Just make sure not to leave your step counter at home if you want to avoid turning every walk into an interrogation about whether or not you've "earned" it.


Getting better at something should be straightforward. You can do this by slowly increasing the time or intensity of your walks (i.e., adding one minute per walk, walking slightly faster, or adding an incline). It's not about punishment; it's about getting more health benefits without putting too much strain on your willpower.

The sustainable choice usually wins


HIIT can be valuable for people who enjoy intensity and recover well from it. But for long-term fitness, walking has advantages that are hard to beat: it is accessible, low cost, low impact, mentally restorative, and easy to repeat.


The path to better fitness does not need to start with exhaustion. It can start with a 10-minute walk today, then another tomorrow. Over time, those ordinary walks become something powerful: a routine that lasts.
