Why Nutrition Experts Are Prioritizing Protein Over Calorie Counting

Counting calories can work, but it often misses the part of eating that affects hunger, muscle, metabolism, and long-term consistency. That is why many nutrition experts now talk less about strict calorie math and more about getting enough protein at each meal.


This does not mean calories no longer matter. Body weight still responds to energy balance. The shift is about where people start. Instead of tracking every bite, a protein-first approach helps build meals that are more filling, more nutrient-dense, and easier to maintain.

Protein helps make meals more satisfying


One reason why protein is so popular is satiety. Studies show that meals higher in protein tend to leave people feeling fuller for a longer period of time than lower protein meals, especially when compared to meals higher in refined carbohydrates or fat (Leidy et al., 2015).


That is an important consideration, as the feeling of hunger can be a limiting factor for calorie-restricted diets. In other words, eating too few calories from protein, fiber, and volume can leave you feeling unsatisfied, even if you ate “enough” calories overall.


A high-protein plate would typically include:


Lean meat, poultry, fish, eggs, dairy, tofu, tempeh, legumes, or other protein sources


High-fiber carbs such as oats, potatoes, fruits, or whole grains


Lots of vegetables in various colors


Some healthy fats to help with flavor and absorption


Protein is not something to be eaten in isolation. It needs to be a part of a well-rounded, balanced meal to be both nutritious and satisfying.


Muscle preservation is another important consideration


Protein is needed to maintain muscle mass, which is especially important during a calorie deficit, aging, physical activity, or prolonged periods of inactivity. In other words, when your body needs extra support, protein can help it synthesize new muscle proteins (Phillips & Van Loon, 2011).

The Recommended Dietary Allowance (RDA) for protein is 0.8 grams per kilogram of body weight per day for adults (National Academies of Sciences, Engineering, and Medicine, 2005), but this is generally agreed to be a minimum amount for sedentary individuals, and less than optimal for weight-cycling seniors, and active adults who wish to maintain lean body mass.


Protein needs are highly individual, and dictated by such factors as body size, age, state of health, and level of physical activity, so individuals with special needs should always consult a physician or a dietitian.


While calorie counting can be very helpful, it has its limitations it serves as a good tool for gaining awareness about eating patterns and energy balance, but it can cause obsession and loss of flexibility if taken to extremes and a prepackaged food’s caloric value may be misleading, especially when it comes to liquids and home-cooked meals.


Protein-first eating offers a less stressful alternative to calorie counting. While calorie conscious eaters are always asking themselves, “How many calories are there in this?” protein-first eaters think, “Where is the protein in this?”

That question often improves the meal automatically. A breakfast of toast and coffee may become toast, eggs, and fruit. A salad may get chicken, tuna, beans, or tofu. A snack may shift from chips to Greek yogurt, cottage cheese, roasted chickpeas, or a protein smoothie.


Quality and distribution matter


The dietary guidelines recommend that Americans follow a nutrient-dense diet that includes protein-rich foods such as seafood and lean cuts of meat and poultry, eggs, legumes, nuts and seeds, and soy products (U.S. Department of Agriculture & U.S. Department of Health and Social Services, 2020).


Protein distribution is an essential consideration when planning the diet. The most frequent mistake is consuming too little protein for breakfast, some during lunch, and a larger portion for dinner. It would be more beneficial to spread out the protein-rich food consumption throughout the day instead of saving the major portion for dinner.


One approach to incorporating more protein in the diet is to have it for every meal – breakfast, lunch, and dinner, and as a snack if needed, in between. Having protein for breakfast could be as simple as having eggs or Greek yogurt. This approach does not necessarily suggest using protein bars or shakes, unless one chooses them over more nutrient-dense whole foods.


Snacks are also a good place to incorporate more protein. However, this approach suggests having protein for all meals rather than just as a between-meal snack. The whole foods used as a part of the protein-first approach are mostly available in every standard grocery store.


The main point of this article is that while the calories still matter, the emphasis on their role in the diet has been weakened by the recognition of the benefits of protein in promoting a sense of fullness and satisfaction after eating. In other words, calories still dictate whether one will lose, gain, or maintain weight, but protein plays a critical role in determining how satisfying the eating experience will be.


A good start towards a more protein-dense diet is to look at the meals and snacks one already eats and add more protein to them. The rest of the meal can be composed of complex carbohydrates, vegetables, and healthy fats.
